The 12 Forms of Magnesium (And Which One You Actually Need)

You've probably seen magnesium everywhere recently. It's all over Instagram feeds, in your favorite podcast’s ad reads, and lined across supplement shelves. But for most people, that's all they hear.

So you walk into a store to buy some, and there are a dozen bottles in front of you. Oxide, citrate, glycinate, threonate, taurate. Anywhere from six to forty dollars. One of them is a decent sleep aid. One of them will keep you in the bathroom. And the big number on the front tells you almost nothing about how much magnesium you're actually getting.

This article covers all twelve forms you'll run into, what each one does, and how to read a label so you don't pay forty dollars for the wrong thing.

What is magnesium, and what does it do?

Magnesium is a mineral your body can't produce on its own. You get it from food or you don't get it at all. An adult body holds about 25 grams of it, with 50 to 60 percent stored in bone and most of the rest stored in soft tissue.

Its main job is acting as a cofactor, which is the thing an enzyme needs on hand before it can do its work. Magnesium is a cofactor in more than 300 enzyme systems, covering protein synthesis, blood glucose control, blood pressure regulation, and muscle and nerve function. It's also required for energy production. So as you can see, it's pretty damn important.

That last one explains why magnesium comes up constantly in conversations about sleep, cramps, and stress. Magnesium helps move calcium and potassium ions across cell membranes, and that transport is what nerve impulse conduction, muscle contraction, and normal heart rhythm depend on.

The recommended daily intake for adults is 400 to 420 mg for men and 310 to 320 mg for women. The strongest food sources are pumpkin seeds at 156 mg per ounce, chia seeds at 111 mg, almonds at 80 mg, and boiled spinach at 78 mg per half cup. You absorb roughly 30 to 40 percent of what you eat, so the numbers on a nutrition label aren't what lands either.

Why magnesium is having a moment

The claim driving all of this is that most people are deficient in magnesium. The real picture is more specific.

According to an analysis done by NHANES from 2013 to 2016, 48 percent of Americans take in less magnesium from food and beverages than their estimated average requirement. Low intake is genuinely common, especially if you eat mostly refined grains, since stripping out the germ and bran takes most of the magnesium with it.

What usually gets left out is how hard magnesium status is to actually measure. Less than 1 percent of your body's magnesium sits in blood serum, and those levels are held under tight control. Serum magnesium is the standard test, and it has little correlation with total body magnesium or with concentrations in specific tissues. No single assessment method is considered satisfactory. National surveys haven't even measured serum magnesium since 1974.

Which means a normal blood test isn't proof you're fine, and it also means nobody selling you a supplement can tell you that you're deficient. The standard test wouldn't reliably show it either way. Low intake is common and fixable. "You are deficient" is a diagnosis, and it's being handed out by people in no position to make it.

The 12 forms of magnesium

Ordered roughly from most useful to least, for someone taking magnesium as a daily supplement. Prices are ballpark monthly costs at typical doses and will vary by brand.

Magnesium glycinate (bisglycinate)

  • Chemistry: Magnesium chelated to two molecules of glycine (an amino acid).
  • Price: Around $15 to $30 a month.
  • Absorption: Good. As a chelate it stays bound through the gut and uses amino acid transport pathways instead of competing for mineral ones.
  • Benefits: This is where most people should start. It's the gentlest of the well-absorbed forms, so it skips the laxative effect that caps how much citrate you can comfortably take, which matters a lot if you're taking it at night. Glycine also brings its own sleep research: trials found 3 grams before bed shortened the time it took to fall asleep and improved subjective sleep quality, and a follow-up trial found less next-day fatigue in sleep-restricted adults.
  • Drawbacks: It holds relatively little magnesium per gram, so capsules are large or you're taking three or four of them. It costs more than citrate for the same amount of magnesium. And be realistic about the glycine: a bisglycinate supplement delivers roughly a gram, well under the 3 grams those trials used. Treat it as a small bonus on top of the magnesium rather than a reason to buy.

Magnesium citrate

  • Chemistry: Magnesium bound to citric acid. An organic salt rather than a true chelate.
  • Price: Around $8 to $15 a month.
  • Absorption: Great. A randomized double-blind study found citrate more bioavailable than the other preparations it was tested against, and an earlier direct comparison found it both more soluble and better absorbed than oxide.
  • Benefits: The best value on the shelf. If you just want to raise your intake and you don't care about anything else, this does the job for very little money, and it's stocked everywhere. It's also the right pick if constipation is the actual problem you're solving.
  • Drawbacks: That last benefit is a drawback for everyone else. Unabsorbed magnesium salts are osmotically active in the intestine and pull water in behind them, which is why higher doses send people running. If your stomach is at all sensitive, this isn't your form.

Magnesium L-threonate

  • Chemistry: Magnesium chelated to threonic acid, a metabolite of vitamin C.
  • Price: Around $40 to $70 a month. The most expensive form by a wide margin.
  • Absorption: Absorbed fine, though the interesting claim is about getting into the brain specifically rather than into the bloodstream.
  • Benefits: The science that started this is real. A 2010 study in Neuron found the compound raised magnesium concentrations in the brains of rats and improved learning and memory, which other forms hadn't managed. That result launched the entire category, and if cognition is specifically what you're chasing, this is the only form with a mechanism pointed at it.
  • Drawbacks: The human evidence is thinner than the marketing. A 2022 trial in 109 adults reported memory improvements but tested a combination formula with phosphatidylserine and vitamins C and D, so you can't credit the magnesium. A 2026 randomized trial was funded by a company that also supplied the intellectual property behind it. It carries very little magnesium per gram, so you're taking a lot of capsules for a small dose at a high price.

Magnesium malate

  • Chemistry: Magnesium bound to malic acid, an intermediate in the Krebs cycle. Another organic salt.
  • Price: Around $15 to $25 a month.
  • Absorption: Good, and reasonably gentle on the stomach.
  • Benefits: A perfectly solid daily form. It absorbs well, it's easier on the gut than citrate, and if you like the idea of taking magnesium in the morning rather than at night, this is the one people reach for.
  • Drawbacks: Know what the energy claim rests on. Malic acid's role in cellular energy production is real chemistry, and no human trial has tested whether magnesium malate makes anyone feel more energetic. You're paying a premium over citrate for a plausible mechanism that nobody has checked in people.

Magnesium taurate

  • Chemistry: Magnesium chelated to taurine (an amino acid).
  • Price: Around $20 to $35 a month.
  • Absorption: Good, and gentle.
  • Benefits: Both halves have something going for them independently. Taurine has its own body of cardiovascular research, and magnesium does lower blood pressure, though only marginally: meta-analyses put it around 3 to 4 mmHg systolic and 2 to 3 mmHg diastolic. Pairing them is a reasonable idea.
  • Drawbacks: No trial has tested magnesium taurate specifically for cardiac outcomes, so the pairing rests on what each ingredient does separately. The elemental fraction is low, so the doses are small. And you can buy glycinate plus separate taurine for less and get the same two ingredients.

Magnesium orotate

  • Chemistry: Magnesium chelated to orotic acid.
  • Price: Around $25 to $45 a month.
  • Absorption: Fine, and well tolerated even at high doses.
  • Benefits: There's one striking trial behind it. The MACH study randomized 79 patients with severe heart failure to magnesium orotate or placebo alongside their standard medication, and after a year the survival rate was 75.7 percent versus 51.6 percent.
  • Drawbacks: Read that trial before you let it sell you a capsule. Those were NYHA class IV patients, the most severe category there is, taking 3,000 to 6,000 mg under medical supervision. The study was single-center, industry-supported, and has never been replicated. None of that describes a healthy adult taking one with breakfast. Add a low elemental fraction and a high price and there's not much of a case for most people.

Magnesium chloride

  • Chemistry: An inorganic salt, usually sold as the hexahydrate.
  • Price: Around $10 to $18 a month.
  • Absorption: Among the better inorganic salts. Firoz and Graber measured 9 to 11 percent fractional absorption for chloride, lactate, and aspartate, against 4 percent for oxide.
  • Benefits: A cheap, well-absorbed oral form with nothing much wrong with it. It dissolves readily, which is most of why it beats the other inorganic salts.
  • Drawbacks: Most of what you'll actually encounter is topical: sprays, oils, and bath flakes sold as a way to absorb magnesium through your skin and skip the gut. A 2017 review in Nutrients went through that literature and concluded the practice is scientifically unsupported. If the spray feels good on a sore shoulder, use it. Just don't count it toward your intake. Oral chloride also appears on the NIH's list of forms most commonly reported to cause diarrhea.

Magnesium aspartate

  • Chemistry: Magnesium bound to aspartic acid.
  • Price: Around $12 to $18 a month.
  • Absorption: Good, comparable to chloride and lactate.
  • Benefits: It absorbs well and it's inexpensive. It used to be far more common than it is now.
  • Drawbacks: It fell out of favor because aspartate is an excitatory neurotransmitter, and there's a longstanding concern about taking excitatory amino acids in concentrated form. Whether that actually matters at supplement doses is unsettled. Either way, glycinate absorbs about as well and pairs the magnesium with a calming amino acid instead of a stimulating one, so there isn't much reason to choose this.

Magnesium gluconate

  • Chemistry: Magnesium bound to gluconic acid.
  • Price: Around $10 to $15 a month.
  • Absorption: Decent.
  • Benefits: Fine if it's what you already have. It absorbs reasonably and it's cheap.
  • Drawbacks: It carries less magnesium per gram than almost anything else, so a normal dose means a silly number of pills. It's also often marketed as the gentle option, which is odd, because it sits alongside oxide, chloride, and carbonate on the NIH's list of forms most commonly reported to cause diarrhea.

Magnesium carbonate

  • Chemistry: An inorganic salt that reacts with stomach acid and converts to magnesium chloride, which is what actually gets absorbed.
  • Price: Around $8 to $12 a month.
  • Absorption: Low, and entirely dependent on having stomach acid to react with.
  • Benefits: A good antacid, which is its real job. It's also the white powder gymnasts and climbers chalk up with.
  • Drawbacks: That acid dependency is the problem. If you have low stomach acid or you're on an acid-reducing medication, there's less for it to work with. It's on the diarrhea list too. There are better options if you're taking magnesium daily.

Magnesium oxide

  • Chemistry: The simplest inorganic salt, and the cheapest to manufacture.
  • Price: Around $5 to $10 a month.
  • Absorption: The worst of any common form. One study measured fractional absorption at 4 percent, roughly a third of what the chloride, lactate, and aspartate forms managed in the same experiment.
  • Benefits: A solid antacid and short-term laxative, which is what it's actually good at. It also holds more magnesium per gram than any other form, which is the entire basis of its shelf appeal.
  • Drawbacks: Barely any of it gets in. It fills the drugstore shelf and anchors a lot of cheap blends precisely because it's cheap, not because it works, and seeing it as the base ingredient in something sold for sleep or stress should stop you buying. It's also on the NIH's diarrhea list.

Magnesium sulfate (Epsom salt)

  • Chemistry: An inorganic salt, sold as the heptahydrate.
  • Price: Around $10 to $15 for several pounds, since it's sold by the bag rather than the capsule.
  • Absorption: Among the least bioavailable forms orally. Through skin, the evidence doesn't support meaningful absorption at all.
  • Benefits: It has real medical uses, delivered intravenously in hospitals for preeclampsia and certain arrhythmias. And a hot bath is relaxing on its own terms.
  • Drawbacks: Taken by mouth it's a serious laxative, not a supplement. The bath runs into the same wall the sprays do, since skin is very good at keeping things out and the 2017 review covers Epsom baths alongside the rest of the transdermal category, so a soak is a soak rather than a dose.

Chelated vs. non-chelated magnesium

Magnesium is never sold on its own. It's too reactive to exist in isolation - so it's always attached to something else - and what it's attached to determines how it behaves in your gut.

Non-chelated forms bind magnesium to a simple inorganic salt: oxide, chloride, carbonate, sulfate. These come apart in the stomach and release magnesium as a free ion. Whatever isn't absorbed stays in the intestine and pulls water in behind it, which is the mechanism behind the laxative effect. Solubility matters a lot here. Forms that dissolve well in liquid are absorbed more completely, which is why chloride does considerably better than oxide despite both being inorganic salts.

Chelated forms wrap magnesium inside an organic molecule (usually an amino acid). Glycinate, threonate, orotate, and aspartate are all chelates. The magnesium stays bound as it moves through the digestive tract, which generally means better absorption, less GI disruption, and sometimes a carrier molecule doing useful work of its own.

Two caveats to note:

  1. Citrate and malate sit in between (organic salts rather than true chelates), which is why they absorb well but can still loosen your stools.
  2. "Chelated" isn't a tightly regulated term. A label reading "magnesium amino acid chelate" tells you almost nothing. Which amino acid? What ratio? If a product won't name the specific form, that's usually deliberate.

What is elemental magnesium? Why 400 mg on the front of the bottle isn't 400 mg of magnesium

Because magnesium always comes attached to a carrier, every magnesium compound is part magnesium and part something else. You buy the weight of the whole compound, but your body only has use for the magnesium fraction. That fraction is called elemental magnesium, and it varies enormously between forms.

These percentages come from the molecular weights of each compound, so they're fixed chemistry rather than anything a brand can influence.

How to read the label. The rules are on your side here. The Supplement Facts Panel (SFP) on a supplement bottle is required to declare elemental magnesium, not the weight of the whole compound. So when a panel reads "Magnesium (as magnesium glycinate) 200 mg," that's 200 mg of actual magnesium.

The front of the bottle is where it gets murky, because marketing copy isn't held to the same standard as the SFP. "1,000 mg Magnesium Glycinate" in large type on the front is the compound weight, and it works out to roughly 140 mg of magnesium. Flip the bottle over and check the SFP. If the front number and the panel number disagree by a factor of seven, the SFP is the honest one.

Now look back at that table, because oxide is the obvious winner at 60 percent. It isn't, and this is where the elemental number stops being enough. Oxide is barely absorbed, so 400 mg of elemental magnesium from oxide can deliver less usable magnesium than 200 mg from glycinate.

Elemental content tells you the ceiling. Absorption tells you how close you get to it. You need both numbers, and only one of them is printed on the bottle.

How to choose the right magnesium for you

  • Sleep or stress: glycinate. It’s well absorbed, gentlest overnight, and glycine contributes on its own.
  • Constipation: citrate. The side effect is the point.
  • General daily intake: glycinate, L-Threonate, or citrate. Citrate if cost is deciding, glycinate if your stomach is sensitive, L-Threonate if you want the cognitive benefits.
  • Cognition: L-threonate, if you're comfortable with early evidence and a high price.
  • Muscle soreness or recovery: malate or glycinate. Malate has the better story, glycinate the better evidence.
  • Blood pressure: taurate is reasonable, though glycinate plus separate taurine gets you the same components for less.

A note on blends. Multi-form products are fine when the panel breaks down how much of each form is in there. They're marketing when the base is oxide with a token amount of threonate added so the word can appear on the front. Check which form is listed first.

A note on dosing. Absorption is dose-dependent, and the fraction you absorb drops as the dose gets larger, so 200 mg twice a day beats 400 mg at once. If you're taking it for sleep, take it 30 to 60 minutes before bed rather than with dinner.

What to check before you buy

  1. The panel states elemental magnesium, in the "Magnesium (as ...)" format, and the number matches what the front of the bottle implies.
  2. The specific form is named. Not "magnesium amino acid chelate."
  3. Oxide isn't the base of the blend.
  4. The product is third-party tested, with a certificate of analysis you can actually look at.
  5. The serving size is realistic. Some products hit their number using six capsules.

Two safety notes. The tolerable upper intake level for supplemental magnesium is 350 mg per day for adults, which is separate from and lower than the RDA because the RDA counts food and the UL doesn't. And if you have kidney disease, talk to your doctor before supplementing at all, since impaired kidneys can't clear the excess.

Magnesium also interferes with several medications. Oral bisphosphonates should be taken at least 2 hours apart from magnesium, and tetracycline and quinolone antibiotics need 2 hours before or 4 to 6 hours after.

Why we use magnesium bisglycinate in Volista Sleep

Everything above is the reasoning behind our own formula.

We use magnesium bisglycinate because a sleep product is the worst possible place for a laxative effect. Citrate is a perfectly good form and it costs less, but nobody wants to be woken up by it at 3 a.m. Bisglycinate is among the gentlest well-absorbed forms available, which matters more overnight than at any other time of day.

Glycine is the second reason, with a caveat we'd rather state than hide. The trials showing faster sleep onset used 3 grams of glycine, and no magnesium supplement at a sane capsule count delivers that. What you get from a bisglycinate dose is a fraction of it. We think the carrier doing something is better than the carrier doing nothing, and we'd rather you weigh that yourself than take our word for it.

Our panel reads "Magnesium (as Magnesium Bisglycinate) 200 mg," which is the elemental amount, not the compound weight. No oxide base padding the number. It sits alongside L-theanine, reishi, apigenin, and tart cherry extract, with no melatonin, and every batch is third-party tested by an independent lab.
